How the strength standards work

A heavier lifter can usually move more weight, so comparing raw numbers isn't fair. These standards are expressed as a multiple of body weight: a 1.25× bench press means a 180 lb lifter benching 225 lb. The calculator divides your estimated one-rep max by your body weight and places you in one of five levels.

Rule-of-thumb ratios

These are the body-weight multiples the calculator uses for each level. They're widely used rules of thumb for adult lifters without supportive gear, not official competition standards.

What's a good bench press?

For most men who have trained consistently for a year or two, benching around body weight to 1.25× body weight is a solid intermediate number. For women, 0.75× body weight is a similar milestone. If you're not there yet, that's normal: most people who start lifting spend their first year moving from beginner to novice.

Frequently asked questions

What's a good bench press for a beginner?

Most men can bench around half their body weight in their first weeks of training, and most women around a quarter. Moving that to body weight (men) or half body weight (women) within the first year is a realistic goal.

How long does it take to reach intermediate?

With a structured program, steady progression and enough food and sleep, most lifters reach intermediate on the main lifts in about one to two years.

Do these standards account for age?

No. They're built for adults roughly 18 to 40. If you're older, expect to reach each level a little later; your progress over time matters more than the label.

Should I test a max to use this calculator?

You don't need to. Enter a recent set of 3–5 hard reps and the calculator estimates your one-rep max for you.

Limits of body-weight ratios

Ratios slightly favor lighter lifters, because strength doesn't rise in a straight line with body weight. Very heavy lifters will find the higher levels harder to reach than the ratio suggests. Age matters too: masters lifters over 40 can expect lower numbers. For comparisons between lifters of very different sizes, the DOTS score is more accurate.
